The mechanics of a deficit
Weight loss, at its core, is energy balance: eat less than your body uses, and stored energy — mostly fat, along with some water and lean tissue — makes up the difference. A kilogram of that combined loss is approximately 7,700 kcal, which is where the standard 500 kcal/day deficit comes from: roughly half a kilogram of loss per week, on average, once your intake and expenditure settle into a steady difference.
Choosing a deficit size
Mild (250 kcal/day) suits people who want slow, low-friction progress, or who have relatively little weight to lose. Standard (500) is the most commonly recommended starting point, balancing visible progress against sustainability. Aggressive (750) produces faster loss on paper but is harder to sustain, carries a higher risk of losing muscle alongside fat, and is more likely to trigger the metabolic slowdown described below — which is why this calculator shows a caution before it can be selected, rather than presenting it as equally good.
Why deficits stop working at a fixed size
A deficit calculated once doesn't stay accurate forever. As you lose weight, TDEE falls — a lighter body generally burns less both at rest and in motion — so a 500 kcal/day gap calculated at your starting weight gradually narrows in real terms unless you recalculate. On top of that, sustained, significant deficits can modestly reduce BMR beyond what reduced weight alone would predict, an effect generally called adaptive thermogenesis. Neither of these means the approach has "stopped working" — they mean the numbers need refreshing periodically.
A worked example
Take someone with a TDEE of 2,400 kcal choosing a standard deficit: their target becomes 1,900 kcal/day, a 500 kcal gap. Over a week, that's a 3,500 kcal shortfall — using the 7,700 kcal/kg conversion, roughly 0.45kg of predicted loss, close to the commonly cited "one pound a week" from a 500 kcal/day deficit (1lb is about 3,500 kcal, and a kilogram is roughly 2.2lb, which is why the two figures nearly line up). After losing a few kilograms, their TDEE will have dropped somewhat too, since a lighter body burns less both at rest and in motion — which is exactly why recalculating periodically, rather than trusting one number for months, keeps the deficit honest.

Anyone specifically focused on the deficit itself — choosing a pace, understanding why progress can slow even without a diet mistake, and deciding whether their chosen rate is realistic for how long they intend to sustain it. Limitations
The deficit sizes here are fixed categories, not individually tuned numbers — actual results vary with the ±10–15% individual variance that applies to every estimate on this site, plus factors like sleep, stress, and hormonal health that shift real-world energy balance. The calculator will never let a target fall below 1,500 kcal (men) or 1,200 kcal (women), and hides deficit goals entirely if your BMI is under 18.5 — both are hard floors, not suggestions.
