Why bodyweight, not a fixed number
Fluid needs scale roughly with body size, which is why this calculator uses a per-kilogram baseline rather than a single number for everyone. 33ml per kilogram is a commonly used general estimate for adult fluid needs — a 55kg adult and a 100kg adult have meaningfully different baseline requirements, and a flat "eight glasses" rule flattens that difference away. It's also just one input among several that influence real fluid needs — diet, climate, and overall health all matter too — but bodyweight is the single factor that most consistently explains the difference between one person's needs and another's, which is why it's the anchor for the baseline here.
The training addition
Exercise increases fluid loss through sweat, so the calculator adds a fixed amount per hour of training — 625ml here, the midpoint of a commonly cited 500–750ml per hour range. Actual sweat rate depends heavily on heat, humidity, clothing, and how hard you're working, so someone training hard outdoors in summer may need meaningfully more than this midpoint suggests, while easier sessions in a cool gym may need less.
What counts toward the total
Plain water is the simplest way to hit a target, but it isn't the only fluid that counts. Tea, coffee, milk, and water-rich foods like fruit and vegetables all contribute. The old idea that caffeinated drinks are net-dehydrating doesn't hold up well for people who consume caffeine regularly — moderate intake doesn't appear to cause a meaningful net fluid deficit for most such people. Alcohol is the clearer exception — it does have a measurable diuretic effect, so drinks are generally worth counting separately rather than toward a hydration target.
Simple signs you might need to adjust the target
Urine colour is a widely used practical marker — pale straw generally suggests adequate hydration, while consistently dark urine suggests you likely need more, though certain vitamins and medications can also tint it. Thirst is a reasonably reliable signal for most healthy adults, despite a common claim that it lags too far behind actual need to be trusted; for everyday hydration rather than intense endurance exercise, it generally serves people well. Headaches, unusual fatigue, and reduced urine frequency can also point toward under-hydration, though all three have plenty of other causes too and aren't specific to fluid intake on their own.
Who this suits
Anyone who wants a bodyweight-scaled starting point instead of a generic rule, particularly people who train regularly and want the addition for exercise days accounted for rather than guessing at an extra amount, rather than defaulting to a flat number that ignores both bodyweight and training entirely.
Limitations
This is a general estimate, not a medical fluid prescription. It doesn't account for climate, altitude, pregnancy or breastfeeding, illness (fever, vomiting, or diarrhoea all increase fluid needs), or medical conditions affecting fluid balance such as kidney or heart disease.
