A calorie target calculated once, at the very start of a weight-loss phase, quietly becomes less accurate the more weight actually comes off. That’s not a flaw in the calculation — it’s because TDEE itself falls as bodyweight falls, so a fixed deficit built on a now-outdated TDEE shrinks in real terms even while the number on the plan stays exactly the same.

Why TDEE falls as weight drops

Basal metabolic rate (BMR) is the largest single component of TDEE, and it’s calculated directly from bodyweight. This site’s calculator uses the Mifflin-St Jeor formula by default — BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age (y), plus 5 for men or minus 161 for women — a widely used, well-validated equation (the BMR calculator compares it with Harris-Benedict and Katch-McArdle). Because weight is multiplied directly into that formula, losing body mass mechanically lowers the calculated BMR, and therefore the TDEE built on top of it, independent of anything else changing. On top of that mechanical effect, a lighter body also tends to burn somewhat less through everyday movement (NEAT), and some research suggests an additional, modest metabolic adaptation beyond what mass loss alone would predict — part of why the NIH’s own dynamic weight-planning model was built to account for a moving target rather than a single static number.

A worked example

Take someone starting at 90kg, 178cm tall, age 35, moderately active (activity multiplier 1.55). Their starting BMR works out to roughly 1,843 kcal/day, giving a TDEE of about 2,856 kcal/day. On a standard 500 kcal/day deficit, their target is set at roughly 2,356 kcal/day.

After losing 8kg — now at 82kg, everything else unchanged — the same formula gives a BMR of roughly 1,763 kcal/day and a TDEE of about 2,732 kcal/day. That’s a genuine 124 kcal/day drop in TDEE, purely from carrying less bodyweight. If this person keeps eating their original 2,356 kcal/day target without ever recalculating, their real deficit against the new TDEE is only about 376 kcal/day — not the 500 kcal/day the plan was built around — even though nothing about their eating changed at all.

What happens if you never recalculate

The 124 kcal/day gap in the example above is just the effect of one 8kg loss. Extend the same person’s progress out further — say, a total loss of 20kg over several months, all while eating the exact same original target — and the accumulated gap between their real TDEE and their unchanged intake keeps widening the whole way, not just at one point partway through. Early in a plan, when there’s still a lot of weight to lose, this effect is small enough to ignore. Later in the same plan, after a large fraction of the original goal is behind them, it can easily account for a stall that has nothing to do with adherence slipping — the plan’s math has simply drifted further from the body actually running it.

The same logic works in reverse for a surplus

Everything above applies symmetrically to gaining weight, not just losing it: TDEE rises as bodyweight rises, the same way it falls as bodyweight falls, since the formula runs in both directions off the same weight term. Someone eating a fixed surplus to gain weight will find that surplus quietly growing in real terms as the scale moves up, the mirror image of a deficit quietly shrinking during a loss — which is exactly why the same “recalculate periodically” habit applies to a gaining phase, not only a cutting one.

It’s not just BMR — activity multiplier matters too

The worked example above isolates the BMR effect, but TDEE = BMR × activity multiplier, so the same multiplier applied to a lower BMR produces a proportionally lower TDEE across the board — that’s where the full 124 kcal/day gap in the example actually comes from, not just the raw BMR difference. There’s a second, smaller effect layered on top in real life: a lighter body generally burns somewhat less energy doing the exact same physical activities, since moving less mass around costs less energy, whether that’s walking, climbing stairs, or a workout performed at the same intensity. Neither of these effects is something to calculate by hand — they’re already built into recalculating TDEE from current weight — but it’s worth knowing both are moving in the same direction at once, not just one of them.

A simple way to sanity-check between full recalculations

Between scheduled recalculations, tracking a rolling weekly average weight (rather than reacting to any single day’s reading) gives a much cleaner signal of real progress than day-to-day numbers alone, which are dominated by water and food-volume noise. If that weekly average has genuinely moved by a few kilograms since the target was last calculated, that’s a reasonable trigger to recalculate early rather than waiting for the next scheduled check — the signal, not the calendar, is what actually matters.

How often to recalculate

A reasonable cadence is every 4-8 weeks, or whenever roughly 5-10% of starting weight has been lost, whichever comes first. Recalculating more often than that mostly reacts to normal day-to-day weight noise — water retention, food volume, hydration — rather than to a real, sustained change worth adjusting a target around. The whoosh effect covers that water-driven noise in more depth: it’s the other common cause of an apparent stall that isn’t a TDEE problem at all.

Signs it’s time before the calendar says so

A few practical signals are worth acting on even ahead of a scheduled recalculation:

  • Weight loss stalls for two to three weeks or more, despite consistent adherence to the current plan.
  • Hunger increases noticeably at an intake that felt entirely sufficient a few weeks earlier.
  • A significant chunk of total bodyweight has changed since the target was last calculated — the worked example above is a reasonable sense of scale for what “significant” means.

Any of these is a reasonable prompt to recalculate rather than assume adherence has quietly slipped.

Recalculating without starting over

Updating a target doesn’t mean redoing the whole planning process — it means re-entering current weight (and, if it’s changed, activity level) into the same TDEE calculator or calorie deficit calculator and letting it produce a new number from current stats. The formula and the goal are the same; only the inputs — reflecting the body that’s actually doing the losing now — have changed.

Recalculating isn’t a sign something went wrong

It’s worth separating two very different things that both get called a “plateau”: adherence quietly slipping, and a plan whose target has simply gone stale because the body it was calculated for no longer exists in quite the same form. The first is a behavior problem; the second is just the formula working exactly as designed, doing what it was always going to do once enough weight came off. Needing to recalculate isn’t a sign the original plan failed or that something’s being done wrong — it’s the expected, built-in consequence of the plan actually working.

The NIH’s NIDDK Body Weight Planner was built specifically because older, static rules-of-thumb (like assuming every 3,500 kcal deficit equals a fixed pound of loss, indefinitely) reliably overpredict how much weight someone will lose over a period of months, precisely because they don’t account for TDEE falling as weight falls. The planner instead models energy needs dynamically as weight changes — the same underlying logic behind recalculating periodically rather than trusting a target set once at the very beginning of a plan.

None of this is a reason to distrust a calorie target — it’s a reason to treat it the way the underlying formula actually works: accurate for the body that generated it, and worth updating as that body changes.
