Total daily protein intake is the variable that matters most for building muscle — nothing about timing or frequency substitutes for hitting it. Once that total is reliably dialed in, though, how it’s spread across the day is a genuine next-level detail worth getting right, not just a myth left over from older bodybuilding advice.

A practical meal frequency for most people
Three to five meals a day, each contributing a meaningful share of the daily protein total, is a practical default that balances the benefits of distribution against the convenience of not eating constantly. More than that isn’t required to capture the distribution benefit — the returns flatten out well before very high meal frequencies — and fewer than that tends to make even distribution harder without relying on unusually large individual servings that push into the diminishing-returns range covered above.

Does protein source change how it should be distributed?
Combining sources across a day — for example, beans and rice, or lentils and a grain — resolves most concerns about any single plant protein’s amino acid profile being less complete on its own, which matters more for how the day’s protein is sourced than for how it’s timed. Animal proteins (meat, fish, eggs, dairy) are complete on their own at any point in the day; plant-forward eating just benefits a little more from variety across meals rather than relying on one single source repeated at every sitting.
